Push/Pull/Legs vs Upper/Lower: Which Split Is Better?
Two of the most popular training splits are Push/Pull/Legs (PPL) and Upper/Lower. Both are excellent. The "best" one is simply the one that matches how many days you can realistically train and how well you recover. Here's how to choose without overthinking it.
The two splits in one line each
- Upper/Lower: alternate upper-body days and lower-body days. Classic as a 4-day week (Upper, Lower, Upper, Lower).
- Push/Pull/Legs: group by movement โ push (chest, shoulders, triceps), pull (back, biceps), legs. Run as 3 or 6 days.
The deciding factor: training frequency
Research on muscle growth points to a useful rule: training each muscle roughly twice a week tends to beat once-a-week "bro splits," when volume is equal. Both PPL and Upper/Lower can hit that โ it just depends on how many days you run them.
| Days/week | Best fit | Frequency per muscle |
|---|---|---|
| 3 | PPL (once through) or Upper/Lower + 1 | ~1โ1.5x |
| 4 | Upper/Lower | 2x |
| 5 | Upper/Lower + an extra day, or PPL+UL hybrid | ~2x |
| 6 | PPL (x2) | 2x |
If you train 4 days a week, Upper/Lower is usually the cleaner choice. If you can train 6 days and enjoy shorter, focused sessions, PPL x2 is superb.
Recovery and session length
PPL sessions are shorter and more focused โ one "job" per day โ which many people find easier to push hard on. The trade-off is you need more days to cover everything twice.
Upper/Lower packs more into each session, so days are longer, but you cover the whole body in fewer sessions. If your schedule is unpredictable, Upper/Lower is more forgiving โ miss a day and you've still hit everything recently.
Example: 4-day Upper/Lower
- Mon โ Upper: Bench, Row, Overhead Press, Pulldown, Curl, Triceps
- Tue โ Lower: Squat, Romanian Deadlift, Leg Press, Leg Curl, Calves
- Thu โ Upper: Incline Press, Weighted Pull-up, Lateral Raise, Cable Row, arms
- Fri โ Lower: Deadlift, Front Squat, Split Squat, Leg Extension, Calves
Example: 6-day PPL
- Push: Bench, Overhead Press, Incline DB, Lateral Raise, Triceps
- Pull: Deadlift or Row, Pull-up, Cable Row, Face Pull, Curl
- Legs: Squat, RDL, Leg Press, Leg Curl, Calves
- Repeat push/pull/legs a second time with different exercise variations.
The part that matters more than the split
Here's the honest truth: the split is a rounding error compared to consistency and progressive overload. A "perfect" program you follow 60% of the time loses to a "good enough" program you run for two years. Pick the split that fits your calendar, then obsess over showing up and beating your last numbers.
Whatever you pick, follow a fixed weekly schedule and log every session so you can see the frequency and progression actually happening. ForgeLift lets you set a weekly split, follows it day-to-day, and tracks each lift's progress โ so your program runs itself and you just train.
